What's on the page

1

Brain dump — 3 minutes

A lined box to empty your head before deciding anything. Out of head, onto page.

2

Anchor task

One line for the single thing that makes today a win. One — not three.

3

First move + energy check

The easiest starting task, and five circles to be honest about your tank.

4

Today’s plan

Five slots with times and checkboxes. Place, don’t pack — big gaps are the point.

5

Light-task shelf + the 2pm rule

Startable tasks for dips and waiting mode, plus the replanning rule for derailed days.

Evening review

Close the loop: mark, roll forward without guilt, choose tomorrow’s first move.

How to use the planner (10 minutes a day)

  1. 1

Print the one-page planner (US Letter, black and white is fine) and set a 3-minute timer for the brain dump box — write everything on your mind without sorting it.

  2. 2

Pick one anchor task: the single thing that would make today feel like a win. Write it on the anchor line — resist adding a second.

  3. 3

Choose your first move (the easiest possible starting task) and shade the energy circles honestly to match your current tank.

  4. 4

Place at most five tasks into the timed plan slots, leaving visible gaps between them — a plan with air survives contact with a real day.

  5. 5

Park quick, low-effort tasks on the light-task shelf for energy dips and waiting mode.

  6. 6

If the day derails, apply the 2pm rule: cross out the old plan, keep the anchor task if it still fits, and replan only the hours that are left.

  7. 7

In the evening, mark what got done, roll unfinished tasks forward without guilt, and choose tomorrow’s first move before you close the page.

Why a planner built for ADHD, not just any planner?

Most daily planner templates assume the hard part is remembering — so they give you more boxes. For adults with ADHD, the hard parts are different: getting the swirl out of your head, choosing one starting point instead of freezing in front of ten, planning around real energy instead of imagined discipline, and surviving the moment the plan breaks. Every section on this page maps to one of those friction points — the brain dump offloads working memory, the anchor task and first move counter task paralysis, the energy circles support energy-based planning, and the 2pm rule normalizes replanning a derailed day instead of abandoning it.

It's a daily template on purpose. A day is a horizon an ADHD brain can see across; a week is a wall. If you want the weekly layer too, pair the daily page with the free ADHD weekly planner template and the 15-minute ADHD weekly review.

Frequently asked questions

Is the ADHD daily planner template really free?

Yes. The planner is a free one-page PDF — no email address, no sign-up, no watermark. Download it, print as many copies as you like, and use it every day.

Who is this planner for?

It was designed for adults with ADHD (diagnosed or not) and anyone whose day falls apart with conventional planners: too many tasks, no clear starting point, and plans that collapse by early afternoon. Each section exists to counter a specific ADHD friction point — working memory load, task initiation, time optimism, and derailed days.

Can I use it for weekly planning?

The template is deliberately a daily page — one day per sheet — because a visible, short horizon is easier on ADHD brains than a wall of week. For the weekly layer, pair it with our free ADHD weekly planner template (also a one-page printable) and the 15-minute weekly review method.

Do I need any app to use it?

No — the PDF is fully self-contained and works with any printer and pen. If you later want the same method to run itself (voice brain dumps, automatic structuring, one-tap replanning), the Ordr app applies this exact flow digitally.

Prefer the paper to fill itself in?

Ordr runs this exact method for you — dump by voice or text, get the plan back structured, replan in one tap.
